Leg Day Warm-Up

Dynamic stretching > static stretching (especially before lower body)

If leg day ever starts with “my knees feel crunchy” or “why are my hips locked,” it’s usually not a motivation problem… it’s a warm-up problem. 😭

Dynamic stretching is the move-before-you-move stuff: controlled swings, lunges, hip openers, deep squat flows. It raises your temperature, boosts blood flow, and tells your nervous system, “hey, we’re about to lift.” That’s why it tends to feel like your range of motion opens up in real time.

Static stretching is the hold-and-chill stuff (like toe touch holds, butterfly holds, pigeon holds). It has a place, just usually not right before heavy squats or deadlifts. When I do long holds pre-lift, I feel a little too “relaxed,” and my first few working sets feel weaker.

Quick rule I live by: Static = HOLD (best after workouts / rest days). Dynamic = MOVE (best before workouts). 🔥

If you’ve ever said “I know I should warm up… but idk what to do”

You’re not alone. Most people don’t skip warm-ups because they don’t care—they skip because it feels confusing, or they think it has to be 20 minutes long. It doesn’t.

This is a 5–8 minute lower body dynamic warm-up that I keep on repeat for leg day. It’s hip-opening, knee-friendly, and it helps me get deeper squat depth without feeling like my body is fighting me the whole session.

Also: if you get that annoying inner-thigh/groin tug during glute or leg training, a consistent dynamic warm-up (especially hip openers + lateral work) can make your movement feel way cleaner. If something is sharp or persistent, get it checked—but for everyday tightness, this routine is such a game changer.

The 5–8 minute dynamic warm-up flow (save this)

Do this in order. Move slow and intentional. Don’t rush it—this is where the “better leg day” starts. 😌

1) Cat-Cow (spine + pelvis wake-up)

How: On hands and knees, inhale and arch (cow), exhale and round (cat). Let your pelvis tilt with your breath.

Why it helps leg day: Squats and hinges need your pelvis and ribcage to cooperate. This gets you out of that stiff lower-back-only pattern.

Do: 2 sets of 8 reps.

2) Straight Leg Fold → Malasana Squat Flow

How: Start standing, hinge down with straighter legs (soft knees are fine), then bend into a deep squat (Malasana). Use your hands for support if needed, then stand back up and repeat.

Cues: Keep it controlled. Think “hamstrings to squat depth,” not “drop and bounce.”

Why it helps: This is a full lower-body opener—hamstrings, calves, ankles, hips—without long holds.

Do: 2 sets of 8 reps.

3) 90/90 Hip Switches (internal + external rotation)

How: Sit on the floor with one leg in front at 90 degrees and the other behind at 90 degrees. Lift both knees, rotate, and switch sides.

Cues: Stay tall through your spine. Try not to collapse to one side—aim to “sit into both hips.”

Why it helps: Hip rotation is a huge piece of squat comfort and glute activation. This is one of the fastest ways to feel your hips “unlock.”

Do: 2 sets of 5 switches per side.

4) World’s Greatest Stretch (lunge + rotation + hip flexor)

How: Step into a long lunge, back knee can be up or down. Place one hand inside the front foot, open your chest with a gentle rotation, then switch.

Cues: Keep your front foot grounded. Let your hips sink forward slightly to feel the hip flexor open.

Why it helps: It’s a full-body primer, but for leg day it’s gold for hip flexors + adductors + ankle positioning.

Do: 1 set of 5 reps per side.

5) Lateral Lunges (adductors + side-to-side control)

How: Step wide, sit your hips back into one side while the other leg stays straighter, then push back to center and switch.

Cues: Keep the working foot flat. Think “hips back” more than “knee forward.”

Why it helps: If inner thighs feel tight or you feel unstable in wide stances, this builds strength and mobility together.

Do: 2 sets of 5 reps per side.

6) Leg Swings (front/back + side/side)

How: Hold a wall or rack lightly. Swing one leg forward/back for hip flexion-extension, then switch to side-to-side swings for hip abduction-adduction.

Cues: Core tight, torso tall. The goal is controlled movement, not flinging your leg as high as possible.

Why it helps: This is the “blood flow + nervous system” switch. It makes your first squat set feel like a second set.

Do: 10 swings each direction per leg (or 1 set of 10 per leg if you’re short on time).

Optional add-ons (pick 1–2 if you have extra 2 minutes)

These are my “if my hips are extra tight today” tools. You don’t need all of them every time—choose what your body is asking for.

A) Squatted Knee Taps (hip opener, alternating)

How: Sit into a squat (as deep as comfortable), shift weight slightly, tap one knee toward the floor (or inward/outward depending on comfort), alternate sides.

Why it helps: It teaches you to own the bottom position and gently opens hips without forcing.

Do: 30–45 seconds.

B) Deep Squat + Toe Touches (squat depth + hamstrings)

How: Drop into a deep squat, then straighten legs into a hinge/toe touch, then return to squat.

Why it helps: Great if hamstrings are tight and you want a smoother hinge pattern before RDLs or deadlifts.

Do: 30–60 seconds.

C) Scoops (both legs, alternating)

How: Step forward lightly and “scoop” your hands toward the ground as you hinge, then return upright and alternate.

Why it helps: It’s a dynamic hamstring warm-up that doesn’t feel aggressive.

Do: 30–45 seconds.

D) Cossack Squats (hip + adductor mobility)

How: Take a wide stance, sink into one side while the other leg stays long, then shift across.

Cues: Keep your chest lifted. Use support (like holding a rack) if balance is the limiter.

Do: 30–45 seconds or 6 slow reps each side.

E) Hip Circles (standing, controlled)

How: Lift one knee to about 90 degrees, open it out to the side, then bring it down—like drawing a circle with your knee.

Why it helps: Quick hip capsule love. Great before split squats and step-ups.

Do: 8 circles each direction per side.

F) Glute Bridges (and single-leg if you’re ready)

How: On your back, feet planted, drive hips up. Pause for a second at the top. For single-leg, keep hips level.

Cues: “Glutes to the sky,” ribs down, core tight. Don’t over-arch your back to fake range.

Why it helps: If your squats turn into a quad-only party, bridges remind your glutes to clock in. 🥰

Do: 10 reps (or 8 per side single-leg).

How I time it (so it doesn’t feel like a whole second workout)

Option 1: The quick version (about 5 minutes)
Cat-Cow → Straight Leg to Squat Flow → 90/90 → Lateral Lunges → Leg Swings

Option 2: The full hip-opening version (about 7–8 minutes)
Everything above + pick 2 add-ons (I usually choose Cossack squats + glute bridges)

Form notes that make this routine actually work

1) Controlled > chaotic. Dynamic stretching isn’t “fast.” It’s intentional movement through a comfortable range.

2) Match the warm-up to the lift. Squat day? Spend more time in deep squat patterns + ankles/hips. Hinge day? Add scoops and hamstring-focused flows.

3) If your knees complain, check your ankles and hips first. A lot of “knee stiffness” is your body borrowing motion from the wrong place.

4) Breathe like you mean it. Exhale on the effort portions (standing up from squat, pushing out of a lunge). It helps you feel stable and strong.

When to do static stretching instead

If you love toe-touch holds, butterfly holds, pigeon holds… keep them. Just place them after training, on rest days, or during a dedicated flexibility session. Holding stretches for 20–60 seconds can be great for flexibility work, but right before heavy lower body training it can make you feel a little too loose and less powerful.

Expect your first working set to feel smoother, your squat depth to show up faster, and your hips to stop acting like they’re made of concrete. 😌 Move slow, stay present, and let the warm-up be part of the training—not a chore you rush through.
